01. The First Week
Focus: Basic movement, manageable sessions, learning technique, and prioritizing recovery over intensity.
- Session 1: 15 minutes of steady-state conditioning (brisk walk) followed by 10 minutes of full-body mobility.
- Session 2: Rest and hydration focus.
- Session 3: Introduction to bodyweight fundamentals. Practicing squats and modified push-ups with total focus on control, taking 2-3 minutes rest between sets.
- Session 4: Rest.
- Session 5: 20 minutes of steady-state movement at a conversational pace.
The goal here is simply to establish a rhythm without causing overwhelming muscle soreness.
02. Building Consistency
Focus: Regular training, realistic scheduling, and simple progression.
- Session 1: Bodyweight strength circuit. 3 rounds of 4 exercises with 60 seconds rest between exercises.
- Session 2: 25 minutes of steady aerobic conditioning.
- Session 3: Dedicated mobility and movement preparation work (15 minutes).
- Session 4: Strength focus: Emphasizing the eccentric (lowering) portion of bodyweight movements for time under tension.
- Session 5: Light interval conditioning. Alternating 1 minute of elevated effort with 2 minutes of walking recovery.
This layout introduces slight variance while keeping the overall volume entirely manageable.
03. Mixed Training Structure
Focus: Combining strength, conditioning, mobility, and recovery principles into a cohesive educational block.
- Session 1: Strength Basics. Focus on lower body and core stability.
- Session 2: Circuit Training. Full body integration with minimal rest to elevate heart rate.
- Session 3: Active Recovery. 15 minutes of targeted mobility work and joint articulation.
- Session 4: Upper body resistance principles combined with core control.
- Session 5: Interval conditioning. Focus on rapid recovery between structured bursts of activity.
